This program exists to do one thing extremely well: teach real strength training fundamentals safely, so everything you do afterward whether that's Hourglass, Strong in 30, or STRONG is built on a solid base.
"Beginner" doesn't mean easy. It means the exercises are chosen for how learnable and safe they are with less training experience, not because the effort is lower. You should still finish each session having worked, just without technical movements that require skill you haven't built yet.
What This Program Deliberately Leaves Out
You won't find Olympic-style lifts, heavy conditioning finishers (battle ropes, sled pushes, medicine ball slams), or advanced single-leg/balance work in this program. Those are genuinely great tools, they just belong later, once foundational strength and body awareness are in place. They show up in Strong in 30 and STRONG.
What This Program Prioritizes
Learnable movement patterns: squat, hinge, lunge, push, pull, and carry, the building blocks everything else is built from.
The same glute-forward emphasis that runs through the whole program stack, introduced with beginner-appropriate loading.
Clear form cues on every single exercise, not just what to do, but how to do it correctly.
A simple, explicit rule for when to increase weight, so progress never feels like guesswork.
How to Progress
Add a small amount of weight (2.5-5lb, or the next dumbbell size up) once you can complete every set at the top of the rep range with 2 or more reps still left in the tank. If you can't complete the bottom of the range with good form, stay at the same weight the following week that's normal, not a setback.
How This Program Works
The 4-Day Split
Day 1 — Lower Body: Glutes & Quads
Day 2 — Upper Body: Push & Pull
Day 3 — Lower Body: Glutes & Hamstrings
Day 4 — Full Body: Strength & Stability
Two lower body days and one full-body day keep the glute-forward emphasis consistent with the rest of the program stack, while the upper body day builds balanced pressing and pulling strength.
The 3 Phases (6 Weeks)
Phase 1 — Learn the Patterns (Weeks 1-2)
Bodyweight and light loads. The only goal here is owning the movement pattern: squat depth, hip-hinge shape, plank alignment, before any real load gets added.
Phase 2 — Build Consistency (Weeks 3-4)
Light load gets added to the patterns from Phase 1. Sets and reps increase slightly. This is where strength starts to visibly build.
Phase 3 — Build Confidence & Strength (Weeks 5-6)
Continued load progression, slightly higher volume, and a few exercises introduce a small additional challenge (heel-elevated lunges, reduced hand support) now that the foundation is in place.
Final Notes:
This program is the entry point to the full stack. Once it's complete, Strong in 30 or Hourglass are natural next steps they both build on the exact patterns learned here, just with more load and a few more advanced variations.
Consistency matters more than intensity in these first 6 weeks. Showing up 4 days a week and doing the work with good form will outperform any amount of "going hard" with poor technique.
