      Welcome to Strong in 30

This program exists for one reason: strength shouldn't require living at the gym. Every session in this plan is built to run 25-30 minutes using paired supersets, two exercises performed back-to-back with no rest between them, so you get real strength work done without the 60-90 minute time commitment most strength programs demand.

This is a genuinely strength-focused program, not a cardio-disguised-as-strength program. Loads should be challenging within the rep ranges given. The goal is to get stronger in the squat, the deadlift pattern, the pull-up, the press, while staying lean and athletic, not bulky.

      How the Supersets Work

      • A1 and A2 are performed back-to-back with no rest in between, then you rest before repeating the pair.

      • B1 and B2 work the same way.

      • The final exercise (C1) is a single core finisher.

      • This structure is what keeps total session time to 25-30 minutes without sacrificing volume.

A 5-minute warm-up (light cardio + dynamic hip and shoulder mobility) is separate from the 25-30 minute training window below.

      How This Program Works

      The 4-Day Split

      • Day 1 — Upper Body Push + Core

      • Day 2 — Lower Body: Glutes & Quads

      • Day 3 — Upper Body Pull + Core

      • Day 4 — Lower Body: Hamstrings, Glutes & Hinge

This is a genuine full-body strength split condensed into 4 days — nothing is skipped, it's just organized more efficiently than a traditional 5-6 day program.

The 3 Training Phases (6 Weeks)

      Phase 1 — Foundation (Weeks 1-2)

Lower end of the set ranges, RPE 6-7. Groove the movement patterns before adding significant load.

      Phase 2 — Progressive Overload (Weeks 3-4)

Sets and intensity increase, RPE 7-8. Add load weekly whenever the top of a rep range is hit with good form.

      Phase 3 — Peak & Deload (Weeks 5-6)

Week 5 is the heaviest week of the program. Week 6 is a deload — volume and load drop by roughly 30-40% to allow full recovery.

      RPE Quick Reference

      • RPE 6: could do 4+ more reps.

      • RPE 7: could do 2-3 more reps.

      • RPE 8: could do 1-2 more reps.

6-Week Booty Build & Tone Challenge

Love quick and personal responses from Chace. Definitely working, because I felt so sore after the first week. Motivated! And supported.
